Late night in the fitness center

Wednesday:  No time to work out in the morning.  I was finally able to get to the gym very late Wednesday night, actually just into Thursday morning.

  • 20 minutes treadmill (15% grade, 3.3 mph)
  • 20 minutes elliptical (level 17, hill profile)
  • 20 minutes stationary bike (level 16, random profile)

All were slightly harder than  the day before, my HR response was correspondingly a bit higher too.

Thursday: I finished around 1:15am, then made a couple of calls.  I got to be at about 2:30am and needed to get up at 4:30am.  I had a 7:25am departure from Munich to Lyon.  So, walk to the ostbanhof train station, catch the 5:24am train to the airport, arrive at around 6:00.  Plenty of time.

I slept a bit on the flight from Munich to Lyon, and a bit more in the 90 minute cab ride from Lyon to Grenoble.  Then I had an internal meeting, business lunch, two customer meetings, and a business dinner.  I got back  to my room around 10:15pm and immediately crashed.

Friday: My alarm was set for 5:30.  We were out on the road to Milan by 6:00.  We got to Milan around 10:30, and straight to a customer meeting at 11.  This wrapped up after 12.  Then a lunch with my colleagues, and straight to the airport.  My flight was at 3:50pm to London, and then 6:50 departure to Boston.  I landed around 8:30 local time, was home by 9:30 and in bed by 10:30.  I slept for nearly 11 hours.

Not the way I wanted to spend the last real prep week before the HOCR, but needs must.

Fitness Center Triathlon

Last night I flew from Boston to Stuttgart via Amsterdam, arriving at 9:15AM.  I got maybe 3 hours of fitful sleep on the plane.

I had a meeting from 11-12 and the lunch with the customer.  Then we drove back to Munich, well I rode and Martin drove.  I fell asleep in the car for about an hour of the trip.  Honestly, it was better sleep than what I got on the plane.

Back in Munich, I hung out at our office for an hour or so and caught up on emails.  Then I walked to my hotel, which has a small but serviceable fitness center.  I put on my workout clothes and headed down.

The plan was to do 60 to 80 minutes of low intensity aerobic work.  And that’s what I did.

  • 20′ treadmill death march: 15% grade, 3.2 mph
  • 30′ elliptical trainer, random profile avg level 16/25
  • 30′ stationary bike, hill profile, avg level 15
  • HR limit: 150

I was happy with the nice low HR, and especially that my HR was dropping fast with lower loads.  Not exactly what I want to be doing 12 days before the HOCR, but you do what you need to do.

Tomorrow:  Morning workout, then meetings all day.  Probably something a bit more challenging and shorter than this.   Maybe treadmill intervals.

A little bit more rowing

So, I was delighted to find that my back was not hurting more than usual this morning.  It might have even felt a little bit better.

I had a conference call from 7 to 8:30, and then I headed to the gym to squeeze in a workout before my flight home.

I am trying to keep in mind the warnings that I have read about injury risk first thing in the morning, and wanted to be careful about how much I do, so I decided to do a 15 minute treadmill death march as a warmup and then a 30 minute row.

As it turned out, after I finished my warmup, somebody else was actually using the rowing machine. :-O

I had to wait 7 minutes for them to finish flailing about ineffectually.  I also had to resist the urge to go offer coaching tips 😉

So, my time window was closing, but I still had 20 minutes.  I thought it might be good to do a toned down version of a Fletcher Warmup.  I’d do it at a slower pace, and focus on keeping my knees together.

The 15 minute death march (15% grade, 3mph) was the usual UT2 slog.  My HR was just hitting the top of the UT2 band as I was finishing up.

While I waited for the erg to free up, I puttered along on an elliptical trainer, trying to keep my HR in the UT2 zone.  So, tack on another 7 minutes or so of warmup.

Then the machine freed up, and I settled in for my fletcher.

I was doing it strapless, and I was pretty focused on both keeping my knees together, avoiding over compression at the catch, and avoiding too much layback at the finish.  Rowing that way really kind of limited how high a rate I could do to around 25 spm.

The other limiting factor was how hard it was!  I was gassed after the initial ramp up.  Way too gassed.  I have lost a lot of fitness over the past few weeks.  Oh well, it is what it is.  I have to take it slow and try to come back cleanly.

Tomorrow:  I think I will try to do another hybrid workout.  Probably a 30′ run/walk as a warmup and 30′ UT2 on the erg, keeping the stroke pressure low.

This sucks

So, my last post was on September 2nd.  Ten days ago.  At that time, my back was killing me and I decided that I needed to really lay off the rowing until I figured out what was going on.  I bought the book “Back Mechanic”, read it cover to cover, and I’m trying to use the good advice contained within.

This advice can be boiled down to:

  1.  Avoid aggravating your injury by practicing good “back hygiene”.  This means sitting up straight and avoiding positions that hurt.
  2. Figure out the most likely cause of pain by doing some diagnostic tests.  (For me this resulted in a likely diagnosis of a disk injury in the lumbar region.  One fun fact that I learning is that disks are hydrophylic, which means that they absorb fluid over night and are “puffy” in the morning.  So, if you have a disk impinging on a nerve it will probably hurt more in the morning and will feel better after the disks lose a bit of fluid over the first hour or two of the day.  Interestingly, this makes you more susceptible to disk injury first thing in the morning too.  So once I get back to rowing, I should do a non-rowing warmup before taking a stroke)
  3. Start strengthening your core muscles with a set of defined exercises that utilize a limited range of motion, but help to work on the muscle balance in you back and abdomen
  4. Don’t do any stretching to the limit of you motion until you are pain free.  Stretching will essentially release chemicals that ease the pain immediately, but will continue the inflammation cycle and slow down recovery.

So, I’ve been dutifully doing my core exercises nearly every day.  They are boring and a pain in the ass, but I have to put in the effort.  Over the ten days, the amount of pain I feel in the mornings has been steadily decreasing, but is not going away.

Yesterday I went to the doctor for my annual physical.  I asked him about my back issues and he diagnosed me as having a problem with my SI Joint.  This is the joint between the Sacrum and the Ilium.  I am less than completely convinced he is right.

So, he has set me up for x-rays next week, and referred me for physical therapy.  I need to find myself a PT that understands rowing.

I also discovered to my horror that I have gained 12 pounds over the past couple of months.  I guess my eating hasn’t changed even though I’m burning a thousand less calories a day.  Another thing I have to fix.

In terms of training, here’s a quick synopsis of the past 10 days.

9/3 – Another walk around the island.

9/5 – Fly off to California – no training.  Used a lumbar cushion on the airline seat and that seemed to help reduce pain.

9/6 – 60 minutes in the fitness center.  30 minutes on the treadmill set to max incline at 3 mph, a fast walk.  Then 30 minutes on an elliptical machine.

9/7 – 48 minutes in the fitness center.  30 minutes on the treadmill same deal, max incline, fast walk.  Then I moved over to the elliptical for another 30 minutes.  18 minutes into that, I got a call from the guy I was meeting saying that he was in the lobby.  I thought I had another 45 minutes before he was arriving.  Dashed off to the shower.  Long day of meetings.  Caught the red eye home.

9/8 – Got home around 7am and slept for a couple of hours.  Then worked from home.  Late in the day, I decided to go for a short run to see if my back would tolerate that.  It did.  I ran for 30 minutes and then walked another 15.

9/9 – We headed back to the Cape on Friday evening and I’m glad we did.  Saturday morning, it was incredibly beautiful out.  I went for another walk around the island.  I was feeling a lot of stiffness from the run on Friday, but my back was not significantly worse.  The tide was low so I could get out on the sand flats a bit more and watch the birds.

9/10 – Same thing as the day before.  Another glorious day, another walk.  Still sore from Friday’s run, but less so.

9/11 – Monday.  I had my doctors appointment, then a few hours of meetings and then headed off to the airport.  I flew out to Las Vegas for a conference, arriving around 8 pm.  Got to the hotel, grabbed dinner and went to bed.  No training.

9/12 – Tuesday. I slept in a bit longer than I should have, so by the time I did my core exercises, I only had enough time for a 30 minute death march on the treadmill.  I did that, showered and went to the conference.  This finished around 5, and so I headed back to the gym.  Now this hotel (The Wynn Hotel) has a fantastic fitness center.  Lots of treadmills, stationary bikes, and a nearly new Concept2 Model E rowing machine with PM5.  I managed to ignore it this morning, but it’s siren song was way too tempting for me this afternoon.  I melted under the pressure and before I knew it I was sitting on the seat, linking my phone to the PM and firing up painsled.

Part of me thought this was pretty stupid.  But part of me thought that a session done at lighter pressure would be a gentle test to see if I might be ready to resume some light rowing specific training.  I decided to do 30 minutes and to up the stroke rate by 2 from my more normal stroke pressures.  So 18 SPM would yield 160w and 20 SPM would yield 180W.

I also wanted to really focus on trying to limit my over reach at the catch.  I’ve been dropping my legs apart to get more length and I suspect that this new aspect of my style is what is putting more stress on my back.  So the goal for the day was to row with my knees together, even at the catch.  I caught myself slipping a few times, but generally it was OK.

Not very impressive, but I was glad to have done it.  My back is letting me know that it’s a little unhappy, but the true test will be how it feels in the morning.

After that, I had reached my 30 minute limit for rowing, so I moved over to the treadmill and did  20 minute death march.

Tomorrow, I head home.  I might have time for a quick workout in the morning before I leave, but I will only go if I’m not paralyzed with pain.

 

80′ L4

In an episode of a podcast called “browshowpodcast” (which is really quite good and available on soundcloud), they talk about the difference between beginning of the week watts and end of the week watts.  I feel like I experienced that today.

I did the exact same session as I did on last Wednesday in Shanghai and it felt a whole lot harder.  Today’s session was the third day in a row of training and yesterday’s L2 workout was pretty intense.  I also did the session on 18 hours of rest.

But anyway, I did the session and I’m glad.

The plan was the same.

Target power for the 20′ sections was 165W and 173W.  Stroke rates were right on.  But the HR was a lot higher.

Here are the HR pie charts for today’s and last week’s session.  The good news is that I spent longer in sub-UT2.  The bad news is that I spent longer in AT and TR.

Gotta say, I am enjoying getting back to basics on this training.

Tomorrow:  L3.  10K.  According to the plan, an L# should be done at about 85% to 90% of 2K velocity.  I am working off of paces for a 7:00 2K, so a 1:45 pace.  90% of that is a 1:56.6.  85% of that is a 2:03.5.  I think I will aim at a target pace of 1:57 and see how it goes.

This has turned out to be a pretty nice day.

My ride to the airport was smooth, well, except for the part where I discovered that I was short of money to pay the driver and had to run inside the terminal to an ATM to fix that little problem.

My flight from Taiwan to Macau was delightfully short and very comfortable.  Customs was a breeze, and the shuttle to the hotel was easy to find and extremely well air conditioned.  I’ve never been to Macau before.   If it wasn’t for the humidity, I would swear that I am in Las Vegas.  The hotels and casinos are nearly indistinguishable!  I am staying at the Sheraton, which boast of having 4000 rooms.  I can tell you that 4000 is a lot of rooms in a hotel.  The front desk had about 40 clerks working and the queue was quite long.  Luckily, I’m a member of the sheraton frequent guest program and they had a nice, special check in desk for us away from the hoi poloi 😉

My plan was to do an easy workout to see if my stomach would give me troubles.

It took me about 10 minutes to walk to the fitness center.  (Did I mention that it’s a large hotel?)  Lo and behold, what did I see?

Yep, a brand new Model E rowing machine complete with a PM5 monitor.  Alas, I couldn’t get the monitor to link up with my phone, but still, two ergs in one trip.  I felt extremely lucky!

I was hoping that this would be a reasonably easy workout and for the most part it was.  My stomach was a bit grumbly in the middle of the first 30 minutes, but settled down.  My hr climbed a bit higher than I was hoping it would as the workout wore on, but nothing weird.  All in all, a very pleasant session.

So, the stroke rate for the first 30 minutes should have been 17.2 and the second 30′ should have been 17.6, so that’s OK.  The power target for the first 30 minutes was 167W and the second was 171W, so I was 3W ahead of m=plan.

Now it’s about 5:30 and I’m trying  to figure out what to do tonight.  I guess find some dinner and do some more work.

Tomorrow:  Sticking with the WP theme, I think I will do a very tame L2 workout.

5×1500/5′ rest

At my best I could do this workout at a 1:45 pace.  In general, I’m closer to 1:50.  Since I’m just restarting, far from home and not in the mood to try to hard, I’m going to do it at 1:55 with a faster last.

 

 

July CTC – Sprinting? What’s sprinting?

In an effort to get back to basics, I have been thinking about getting away from fancy training plans and just get back to doing the Wolverine Plan.  It was my mainstay for the run up to my first CRASH-Bs and it has the advantage of simplicity and flexibility.

My life is too hectic to try to implement meso-cycle based training, and while I might tailor my sessions a bit to focus on head race distance instead of 2K performance, doing the basic WP would probably get me in much better shape.

Over the past 6 months I have been trying to follow the Eddie Fletcher Marathon Training Plan.  I haven’t been very successful with it, but that is not the plan’s fault.  My lack of success is directly related to not having enough time to do the sessions, and having travel disrupt the progressions built into the plan.  Nevertheless, my endurance is much better than my sprinting ability right now.  It’s been a long time since I pulled any sessions at a pace faster than 1:50.

So, today was going to be a shock to the system.  At least I had the advantage of going in with very low expectations.

I added a 2K warmup (with some power10s at 1:45 or faster), and a 2k cooldown at 2:15 pace.

Warmup:  The 1:45s were hard!  And I had a lot of trouble getting the rating up.  I haven’t really had my stroke rate much above 25 for the last 6 months.  It showed.

The into the main event.  I decided to target a 1:45 pace.  Mainly because I had no idea what else to do.  That proved a little too spicy in the 1000m piece, but otherwise it was a fine target.  Based on the HR data, I didn’t phone this one in.  I was working at very close to my limits.

My total time added up to 13:53.1 (1:44.1 pace), which puts me in Free Spirits Boat 3 and at 127 of 370 entries.  The last guy in Boat 2 is significantly ahead of me in the rankings (13:38.7, 1:42.3 pace), so that is not a good motivation to take another shot at this.  The other is that I probably won’t see another erg until I’m back in Boston.  Notice how horribly low the stroke rate is.  I guess sprinting is something you need to actually train for.  Who knew?

I was pretty shattered at the end of it, and I dialed up a 2k cool down.  I was originally thinking that I would do a happy ending cool down with 500m at 2:00, then 500m at 2:05, 500m at 2:10 and 500m At 2:15, but I got the feeling I might pass out or throw up during the first 20 strokes at 2:00 pace, so I backed off and just tried to hit exactly 9:00 for the whole thing.  I missed by 0.4sec.  Another thing I’m out of practice at, I guess!

I still felt a bit funny after the cool down.  I went to my room, and lay down for about 30 minutes.  After that I was feeling much better and was ready to start my day.

Tonight I fly to Taiwan.  I’m there for a day, then fly on Saturday to Macau.  My plan is to do a 60 minute endurance session tomorrow morning at the hotel.

Monday, July 24 and Tuesday, July 25:  (No Training)

I woke up at the ungodly hour of 4:30am to get to the airportfor my 7am flight.  I was flying to Shanghai via Chicago, total flight time 17 and a half hours.  Total travel time 22 and a half hours.  With the time zone changes, I got into my hotel room at 3:00pm Tuesday afternoon.  I took a shower and went to work, then a customer dinner.

I was back in my hotel room by 9:00pm and asleep at 9:01pm (approximately)

I guess you’d call that 2 rest days, but it didn’t feel very restful.

Wednesday, July 26:

I slept pretty well considering the jet lag.  I woke up around midnight, but got right back to sleep.  I woke up at 3:00am and slept fitfully until 5am.  I was in the gym by about 5:30am and what a gym it was.

I’m staying in the Kerry Hotel in Pudong and the fitness center is incredible.  The main gym has ceilings two stories high, there is a spinning room and a group room off to the side.  They have lots of treadmills, ellipticals, bikes, weight machines, TRX, free weights, kettle bells, all in brand new condition.  And they had 2 perfectly maintained concept2 Model D rowing machines with PM4s.  I couldn’t believe my good fortune.

When I arrived there was someone using one of the rowers, and so I settled into the second one.

Plan:

  • 80′ L4
  • 4×20’/1′ rest
  • rate/power
    • 16 – 150W
    • 18 – 170W
    • 20 – 190W
    • 22 – 210W
  • stroke sequence:  I decided to go for my all time favorite classic L4 sequence.  In shorthand it’s a 2x(168/172/176/180).  That means 168 strokes in the first 10 minutes, then 172, then 176, then 180.  So, here’s how that looks.

I had a blast!  The intensity was just about perfect.  The fastest bits pushed me above the top of my UT1 zone, but my HR dropped back in the slower pieces.

I really should get a USB cable so I can use ergdata with the PM3 and PM4, but for now all I get is HR data.

Tomorrow:  I think I’ll stick with the Wolverine theme and do this month’s CTC.  It will be slow, but I’d like to put a score on the board.

 

 

Thursday: 2 x 30’/2′ – easy fitness center session

The plan called for:

M3 2 x 30′ / 3′ MP or slower 75.0% (140)

Today, I started with 30 minutes on the treadmill at maximum incline (15%).  I adjusted the speed to slowly get me into the UT2 zone and keep me there.

Then I moved over to the stationary bike and did the same thing.  I fiddled with the resistance to keep my HR right around the boundary between UT2 and UT1.

Now I am at the airport in Incheon waiting for my flight.  I fly to Dallas, and then connect to Boston, getting in at 11pm local time.

I will try to squeeze in a short row, either open water, or on the erg on Friday, but we have house guests so I’m not sure if it will happen.

 

Korea Day 2 – Another modified Marathon Plan session

Today’s workout was planned as:

M2 3 x 20′ / 2′ MP, 10KP, HMP 90.0% (167)

No rowing machine, so I used an elliptical trainer.

I usually do endurance stuff on an elliptical at a resistance of 15 (on a 1 to 25 scale), so I decided I would try doing the first 20′ at 15, then move it up to 19 for the 10kp, and back to 17 for the hmp.

I would watch HR and if it looked like I was way off track, I’d adjust.  it turned ut I didn’t need to.  The settings worked out great.

Just a little bit lower intensity today, but it didn’t feel like it!  Man it was humid again.  The sweat was flowing freely.  While I was waiting for the elevator back to my room, a lady walked over to the elevators, took one look at me dripping in front of the elevator doors, and turned and walked away!

Tomorrow:  Easy session.  Probably 2×30/2′

I catch a plane tomorrow afternoon.  I’m very eager to get back home again.  This was a short trip, but I’m kind of worn out.
