Thursday: 8×4′ / 1′ rest on the erg

I didn’t get to bed until late, and then decided to sleep in instead of getting up at 5:15.  I think it was a good call.

My schedule freed up around 3 so I snuck down to the gym to try to do a version of my planned workout.

The original OTW plan was:

  1. 8 x 1000 / 2′ rest
  2. rate: 24,24,26,26,28,28,30,30
  3. pace:  start around 2:20 and get faster.

The new plan for the erg (on slides) was

  1. 8 x 4′ / 1′ rest (It takes me 4:00 to 4:30 to row 1K on the water, so this was a bit more like what I would have done.  The 1′ rest is preferred for the training effect, but I can’t turn my boat that fast on the water and get set for the next ones.  On the erg, that’s not an issue.)
  2. rate:  Same as above
  3. Pace: start around 1:54 for r24, and get about 2 sec faster for each rate change.

That was HARD!

I was pressed for time, so I did a very quick 1K warm up.  I found that I could hold 1:52 for the r24s.  This turned out to be a mistake because I was unable to push the last 2 intervals as hard as I wanted.  I ended up doing 24,24,26,26,28,28 (a little slower), then I did 26 and then 24 for more of a soft landing than a big finish.  You can see from the HR data that I couldn’t have really pushed the last two much harder.  I was very happy to be finished.

So, good training effect, good job slowing down, but not breaking form.  Marks off for going too hard in the first couple intervals.

Most important news of the day.  I just heard that I won the lottery!  My bid for a entry in the 2015 Head of the Charles was selected!  I will be joining 59 other “Grand Masters” racing down the Charles in October.

Now I have a real reason to execute my training plan perfectly!

Wednesday: Rate Ladders – Pushed a bit too hard

Lovely sunny weather.  Still warm and humid.

Plan

  1. 4 rate ladders (1000m @ 18, 1000m @ 20, 500m @ 22, 250m @ 24)
  2. Pace target, better than 2:30 for the r18, roughly 2 to 4 seconds faster for each rate jump.
  3. HR cap at 157

I totally blew the HR cap.  I torched the first rate ladder.  Really pushed the pace through the r18 and r20 section, and didn’t want to slow down.  There was a bit of a head wind heading up river, so the 2nd and fourth ladders were impacted a little bit.  By the time I got to the fourth ladder, I was pretty worn out, and it felt like gremlins were attached to the bottom of my boat slowing me down.

I need to be way more disciplined in the early stages of these workouts and slow down to stay under the cap.  I’m worried about tomorrow’s session now.

My HR monitor was not in the mood to work with the speedcoach, so the HR plots are from RIM.  The pace and rate chart is from the speedcoach.  You can see that the rate looks pretty good, but the pace is much better from the speedcoach (and you also lose the effect of upstream and down stream).

Looking at the paces, it is curious to me how much faster I am at r22 and r24. The r20 is impacted because all of the r20 segments included going through the s-turn.

I will probably build rate through the workout 2x 24, 2 x 26, 2 x 28, 2 x 30.  I may stick at r28 depending on how well it goes.

Tuesday: 5×1500 / 5′ rest

Conditions:  Overcast, warm (70F), humid, very light variable breeze.

One the primary reasons that I keep a training journal is to help keep myself accountable.  Did I do what I planned to do? How did I perform relative to targets?  Did I notice anything that I can work on to improve?  Was there anything that I did well that I want to make sure I remember?

This is also why I keep my journal public, so that the other sets of eyes can help keep me honest.  All of that really hinges on whether or not I am honest with myself in what I write.  So, I made a promise to myself to write what really happens and try my best to avoid making stuff up after the fact to justify the facts of the workout.

Today was a perfect example.  My workout plan was:

  1. 5x1500m / 5′ rest
  2. Rate target: r26
  3. Pace Target: faster than 2:15

Pretty simple.  But a different story on the water.  The issue was the weather.  When I pulled into the parking lot, it was overcast.  The weather report was for Thunderstorms later in the day. By the time I left the dock, it was REALLY overcast, and the world had that sort of greenish tinge.  In the back of my head I wondered if it was a good idea to go out, but I immediately doubted my motivations.  Today’s workout was going to be uncomfortable, and I wondered if I was just looking for an excuse to bail out.  So, I kept going.

I did a quick warmup and rolled straight into the first interval. Which went quite well.  I pushed the pace a bit too much, but I was thrilled with the avg pace (2:07.6).  As soon as I finished, I heard a rumble of thunder.

It is just a common and logical groundrule that when you hear thunder, you get the hell off the water.  Of course, I was at the far end of the 2K course when I finished the first Interval, so the fastest way to get back to the dock was to actually do the second interval, and then keep going.  That’s what I intended to do.  I even pushed the pace hard, kind of assuming that I’d be done.  But when I finished the interval, I was really conflicted.  Do I scrub the workout and try to squeeze in an erg session?  What would I use for clothes?  When would I do it?  The sky looked a little bit lighter to me and I decided that it must be clearing up, based more on what I was hoping than what I was seeing.  So, I went for interval Number 3.

In Interval number three, I found that I really had pushed the first 2 pieces too hard and I blew up around 400 into it.  I skipped about 2 strokes and then reset my target back to 2:15.  That was hard enough, but I was able to carry that pace through the s-turn and push a bit harder in the last 200m.

After I finished this interval, I was paddling out my rest when I saw an actual lightning bolt off to the south, like I could see the bolt, not just a flash.  From the amount of time between the lighting and thunder, it was still a couple of miles off, but it really spooked me.  But again, this happened at the far end of the course and the fastest way home was to just do interval #4.

Interval #4 was uneventful.  I stuck with the slower target and pushed the pace a little after I got through the s-turn.  By the HR data, I was working quite hard, but I was in control and I had no desire to bail out of it.  As I finished this interval, I was again confronted with a choice.  Go back to the dock, like I should, or do interval #5.  At this point, the only reason to do interval #5 was because that was what the plan said I should do and that was what I had said that I was going to do.  The right thing would have been to go home, but basically, I just didn’t want the feeling of having bailed out on the last rep haunting me all day.  I especially didn’t want write a journal entry congratulating myself on being prudent when I actually felt like I was copping out.

So, I did the last interval and really nailed it too.  As soon as I finished this one, it started raining, but there didn’t seem to be any more thunder or lightning.

But now I am left with the feeling that I took a stupid risk for no good reason.  It was a great training session.  Right on the edge of failure, very challenging, but that certainly would not have been worth getting killed in my boat for.

I guess one thing I should do is to make sure I have a extra set of workout clothes on days when the forecast is iffy.  Then I can more realistically execute an alternate session if I bail out of the OTW workout.  Other than that, I think I need to just wise up a bit.

Next time I do this workout, I will try to stick to a 2:11 avg pace for the first 4 reps and then try for a faster last rep.

Monday: Steady State – R18 – Back on the water!

Sunny, Hot and Humid.  Wind from the SSW at 6 to 8 mph.  Headwind going upriver.

The Plan for today was supposed to be rate ladders.  But I wanted to ease into it a bit more gently, so I switched for Wednesday’s 4 x 3K steady state session.  I also lowered the target stroke rate from 20 to 18 so I could get used to being back in the boat after a 10 day absence.  I wanted to keep the pace faster than 2:30, and I rowed with a hard HR cap at 155.

Mission accomplished.  The wind seemed a bit fresher during the last up river leg, but maybe that was just me getting tired.

Saturday: 4 x 20′ / 1’r L4 “180s”

We are running around this weekend getting ready to move our sons into their apartments for the coming school year.  So, I decided to skip the “real” rowing, and do an erg session on Saturday.  Done at home on a a static erg.

I wanted to ease back into it, so the plan was:

  1. 4 x 20′
  2. 1′ rests
  3. L4 format.  180 strokes per 10′ (4′ @ 16, 3′ @18, 2’@20, 1’@22)
  4. Target power 16 –> 160W, 18 –> 180W, 20 –> 200W, 22 –> 220W
  5. Target Heart Rate:  Less than 157, hopefully but no real cap though.

It was hot (mid-80s) and humid.

With the power target, a “perfect 180” would be 180 strokes, 180W, which is 2:05.1 avg pace.

I was 7 strokes over for the whole workout.  And 137m over.  That’s about 0.9 seconds faster than target.

I would have been happier if I had managed to keep my HR lower, especially in the last 20 minutes.  I think the heat and humidity caused enough dehydration to cause that, even though I took on a liter of water across the 3 drink breaks.

Today, we are doing a lot of moving, so I doubt I’ll have time for a session.

Tomorrow:  Back on the water for the first time in 9 days.  Plan is for a low intensity aerobic r18 session.

Friday: 40km bike ride through Truro and Welllfleet

Another beautiful day!  Sunny, around 80F.  Nice breeze blowing.  Perfect beach day!

I wanted to go for a final bike ride for the trip, but I wasn’t in the mood for anything heroic.  So, I decided on a route that would take me through about 40km of winding back roads through Truro and Wellfleet.  These are smooth paved roads, with very little traffic.  But there is a lot of ups and downs.  I wanted to keep my avg speed over 25km/h, but not push it very hard.

Thursday: 7km walk on the beach

Hot and humid.  I just decided to take it easy today and went for a walk on the beach.

I walk from the house we are renting this summer up to the house we rented last summer, which was right on the beach in North Truro.

It took an hour and 23 minutes to walk 6.85km, and I was pretty tired at the end of it.  I’m glad I decided against running. The sand was soft and I really wasn’t in the mood for a slog.

Wednesday: 70km bike ride – Cape Cod Rail Trail

I visited the nice people at the Ptown Bike Shop and they fixed my bike.  I had apparently bent my derailleur tab.  He also adjusted the brakes, pumped up the tires and sold me a new seat (much more comfortable.  Very happy with how this went.  I walked in and walked out with a fixed bike 30 minutes later.

So, today, I was set for an adventure.  We had invited a family that we have been friends with for decades to come down and visit us for a few days.  My friend John is an avid sportsman.  He canoes, runs, bikes, hikes and all that stuff.  He brought his bike with him and we did yesterday’s adventure up in the Provincelands together.  Today we decided to do the Cape Cod Rail Trail end to end and back.  This is about 22 miles (35km) of reasonably flat, generally shady, smooth paved bike path that meanders through the interior of Cape Cod.  Some of it is very pretty, but much of it looks a lot like the view out of a train window.  Backs of buildings and woods.

John and I tend to push each other.  And today was no exception.  He rode lead on the way out, and I rode lead on the ay back.  So, I was pretty fresh halfway through and he was a bit toasted.  By the end, I was completely destroyed.  The last 5 miles were very hard.  The other challenge for the bike path is that, although it is flat, it is crossed by many, many streets.  Each crossing requires you to slow down, look both ways for traffic and then proceed.  There is also a significant amount of slower traffic on the path.  The result of all of this is a fair amount of speeding up and slowing down, which makes it a bit harder.
