Tuesday: 4 x 500 / 500m rest

Another glorious summer morning!  It started out quite cloudy, but the sun broke through the clouds as I was warming up. It was warm and humid and there was just a whisper of a breeze coming from the SW.  The water was glassy smooth.   “no excuses” kind of conditions.

Plan:

  1. 4 x 500m
  2. race pace and rate (> 30 spm, faster than 2:00/500)
  3. 500m rest (plus turning around the boat and getting set up)
  4. Work on solid. conservative starts and a nice long reach at the catch.

Basically the same warm up as yesterday.  Today, I experimented with 10 stroke rests between the 20 stroke high rate bursts.  This pushed my HR a bit higher.  I think I liked the change.  I’m feeling more and more in control at r36.

Then I paddled back to the start point working on slow roll ups and really precise finishes.

Again today, I setup for the starts with feet flat on the stretcher and my arms out to a comfortable degree.  Trying to make sure that I was in very good balance through the first stroke, then into quick strokes with early finishes and short slide for about 5 strokes.  Over the next 5 strokes extend out to full slide and slowly reduce the rate down to around 30.  From the tenth stroke, allow the pace to settle back down to my 1K race pace, around 2:00, and just pound it out.

I was well behaved in the first 2 intervals and settled appropriately.  In the third interval i hit the tiniest bit of headwind as I was starting and the splits were hovering around 2:00.  I decided I could do better and brought the rate up a bit.  I then noticed that I was a bit off the desired line and steered gradually through the strokes 40 to 50 and maintained that through the last 10 strokes.

In the final interval, I got the best start of the lot and saw splits in the 1:40s through the second 5 strokes.  I settled the rate gradually, but really worked on trying to get “out there” for each catch and the splits stayed nice and fast.  I let the rate rise by pushing through the recovery faster, but still reaching for the catch.  I was stunned see the splits hovering around 1:50 through the last 20 strokes.  Those splits might not be that impressinve in a general sense, but for me it was a little magical.  I think it’s the fastest 500 I’ve ever done…1:54.2.

Tomorrow:  Business trip, just for the day, to North Carolina.  On Thursday, I will continue the taper with a 3×500.

Monday: Race week taper – 2 x 1000 / 10′ rest

Oh my God, it was beautiful this morning!  Sunny, temp around 65F, no wind…at all, water glassy smooth.  A no excuses kind of morning.

Plan:

  1. 2 x 1000m
  2. Race pace and rate –> 2:00/500 and 30 spm
  3. Work on clean start, getting to race pace crisply, managing through the lactate rush, staying long, keeping the rate up, and finishing with a kick
  4. As much rest between pieces as necessary.

Tried a small variation on the warmup.  I did 10 on / 10 off for all the stroke rates up to 28.  At 28, 30 and 32, I did 20 on / 20 off.  This brought my HR up a bit more and gave me more strokes to get acclimated with the higher stroke rates.  I think I will keep it that way.

Then I paddled back to the down river end of the 1K straight section.  I set up for the start.  Based on looking at Ben’s excellent starts, I decided to try to take my first stroke from a position a bit less compressed.  Essentially with my heels down vs up.  This seemed to work great.  I was able to pull through that first stroke and be more balaned at the finish.  I settled at 10 strokes and continued to count.  At 20, I felt great.  At 30, the drowning feeling started.  At 50, I was hurting and needed to do a bit of steering, and my splits slowed down.  By 60, I consciously dropped the rate a bit and smoothed out my stroke.  This took me out to 80 and by then, I felt like I had it in the bag.  I gradually brought up  the rate and and pace over the next 40 strokes to the end.  End result 3:59.  I’m happy with that.

During the start, my water bottle started rolling around in the bottom of my boat and knocked off the HR pickup for the speedcoach.  Here’s the data from the RIM app.

My HR was relatively low.

I paddled back to downstream end of the 1K course mostly doing slow roll ups.  I had a drink and psyched myself up for another one of those.  The second one was basically like the first.  The start was better than the first rep.  Again I did the first stroke with feet fully planted.    I settled faster and played it a bit more conservatively than the first and the lactate rush was much less pronounced.  Around the 60th stroke, I must have caught a weed on the impeller because the speed reading shot up to a 3:30 pace for a couple of strokes and then popped back down.  You can see the transient on the Speedcoach data, but not on the RIM plot.  From there it was just grinding out another 60 strokes.  I needed to do a bit of steering right around the 100th stroke and I slowed a bit.  The end was near so I started to force the pace more.  Unfortunately, when I got to stroke number 120, I saw that I had another 100 meters to go!  I counted off another 10 strokes right on the ragged edge.

This rep timed out to 4:03, but this included the weed glitch. Based on the GPS data from RIM, it was closer to 4:00, and this is upstream against the current.

Saturday: Hard Distance – 5.6K r24

Conditions:  Wind – Light WSW 2-4mph mostly a cross wind.  Mid 60s.  Very few boats out.  Only waked once!

Plan:

  1. Threshold session.  Hard distance
  2. Rate: 24 spm <– not trying to go all out, but push it a little
  3. Pace: 2:15 to 2:20

Well, that was a bit slower than I was hoping.  I was struggling with leg numbness and a lot of butt pain from the seat in the boat I was using.  It hurt a lot, and by the time I got to the end of the 5.6K piece, both of my feet were quite numb.  Still, the limiting factor was really my CV fitness.  I have a lot of work to do on middle distances before head racing season rolls around.

Did I mention that it’s a lousy boat?

Tomorrow:  Rest day.

Next week:  I am racing on Sunday.  The Cromwell Cup on the Charles River in Boston.  It’s a masters event, so a 1K sprint race.  The setup (I think) is heats and finals, so I will probably be racing twice.  I’ve never rowed this part of the river before.  The race is on a straight section of the river, under 2 bridges and ends at the Riverside Boat Club.  This section is called the Powerhouse Stretch because there is a power station on the cambridge side of the river in the middle of it.  It should be an adventure.

I did the same warmup as Wednesday with 10 stroke bursts at increasing stroke rates.  I like it, it is a bit gentler than the Rojabo warmup.

Then into the main set.  The first set of 5 was tough.  The 10 stroke rests felt very short.  I had to extend the rest by a couple strokes before the fourth piece because I needed to get though the bridge.  The last 20 felt really good.

The second set, at 34 was on the 1K straight course.  The first 3 felt good.  I had to steer a bit too much in the 4th, and I had to spin the boat and row the last interval into the head wind.  And I had to cut it off at 19 strokes because of a steering error.  That was not my best work.

I paddled back to the down stream end of the 1K course to start the third set.  The intent for these was to get the rate up as high as I could, keep my stroke nice and light with early, crisp finishes.  It took about 10 strokes in the first one to really get the hang of it, but after that I was having fun.  The 20 stroke rests seemed nice and long.  I turned the boat after the third piece and struggled a bit getting the rate up with the head wind, even though it was pretty light.  I think the last one was actually pretty good.  I managed to get the split down below 1:50 into the headwind and maintained reasonable form.

After I finished that, I rowed a long cool down, about 5 or 6K.

That worked out much better than I thought it would.  I figured I had no chance to get the rate up to 36, but as it turned out, I was able to sustain 38 spm in the heart of the 20 stroke bursts.  Mind you they weren’t pretty strokes, but they were reasonably effective.

Thursday: Steady State and Technique

Weather: Sunny, beautiful, bit of wind from the NW (6-8 mph) which was a head wind heading up river.  Felt a little stronger than what the forecast said it was.

Plan:

  1. Steady State r18 to r20
  2. HR cap at 155 (top of UT1)
  3. Work on balance and reaching out at the catch.

So, I felt like a god rowing downriver, I was hitting 2:25 or better with a nice low HR.  My phone rang while I was going through the s-turn, and I stopped to answer the call.  Turns out it was a butt dial!  Still not sure who it was.  But anyway, after the interruption, it was delightful rowing from there to the Moody street dam.

I turned and immediately noticed that I had been rowing with a significant tail wind.  I guess I had not radically improved over night and I no longer was rowing like a god.  When I started up into the head wind, the same effort  that yielded 2:25 down river, now yielded about 2:35 going up river.  I slogged my way along.  In areas where the river was sheltered, I would be a bit faster.  In areas where there was less of a wind break, I would slow way down.  I tried to not work harder into the wind, but I still ended up pushing my HR above the UT1 band by the time I finished.

I decided to dial it back a notch.  The rest of the row, I did 500m of slow roll ups, 500m of square blades and 500m of steady state.  The objective for the slow roll ups was to keep the blades off the water and maintain balance while reaching for the catch.  The objective for the square blade rowing was to clean up my finishes.

Using RIM, I was watching the boat acceleration.  When I was rowing with square blades, if I got hung up at the finish, I could see a transient in the trace.  (See the purple line below).  If I finished clean, I would not (yellow line).  A clean finish also ended up with me being able to keep my blades clear on recovery.  The hang up would inevitably result in me touching a blade on recovery.  The key to clean finishes seemed to be to keep my elbows out at the finish.

Then in the steady state, I tried to row with the blades off the water and be very clean at the finish.  I also tried to get as much reach at the catch as I could and drop the oars in before I started to drive.  During the drive, I was trying to stay forward during the initial leg drive and open my back a little later.  Again, I watched the RIM display.

On strokes where I managed to isolate the leg drive, I had a plateau in the acceleration (yellow).  On strokes where my back opened early, I saw the drive hump (plum).  It might be fun to experiment with the “Sonification” feature to see if it provides a useful way to learn from  this feedback.

3 x (5 x 30″ on / 30″ off) / 8m rest at r32/r34/r36

The stroke rates were originally 36/38/40 and I am not capable of that!

I will probably do the 30″ as just 20 counted strokes instead.  The rest will be 10 strokes, 15 strokes, and 20 strokes

Wednesday – Short Intervals – On the water and on the erg!

I had an unintended rest day yesterday.  On Monday, I heard on the radio that there were still tickets available for a concert Monday night (Bare Naked Ladies, Violent Femmes, and Colin Hay (Of Men at Work fame).  Now this line up was well aligned to this fifty something music fan and my wife is a BNL fan, so we decided to go.  We had a blast, but got home around 11:30 and I made an executive decision that 8 hours of sleep and no workout would be more beneficial than 5 hours of sleep and a workout.  I entertained the notion that I might sneak off and do the June CTC on the erg sometime during the day, but I never had a window.  So, I set my sights on Wednesday morning.

This morning, the weather report was for showers, turning into rain, then around 9AM there was a 50% chance of a thunderstorm.  So, I felt like I was OK launching around 6:30.  It wasn’t raining at all when I pulled into the parking lot.  But by the time I launched, it had started to sprinkle.  I still figured that I would just get a bit wet and be off the water before any pyrotechnics started.

Wrong.  I was half way through my workout when I heard the first serious rumbles of thunder.  At that point I was about 3K away from the dock, so I squeezed in one more interval and cooled down the rest of the way back home.

Plan:

  1. 8 x 500m
  2. 500m rest
  3. rate: >30
  4. pace: ~ 2:00 (more important to hit the rate and work on technique than hit the pace)
  5. Technique:  Work on smoothing myself out at higher rates.  Good reach, clean catch, smooth application of power, crisp finish, blades off the water on recovery.

For a warmup today, I decided to do something a little bit different.  I did 10 strokes ON / 10 strokes off, increasing the rate starting at r18 all the way up r34.  This was less taxing that the rojabo style warmup I’d been doing and a I enjoyed the change.

I then rowed (with firm pressure) to the dam and turned around to start my first interval. It was uneventful and I felt comfortable at r30 and 1:58.  I finished this interval about 150m before the prospect street bridge, so I paddled through it and started the second interval right in front of the watch factory.  This one felt pretty good too.

Then it was a paddle around the s-turn, and I started the 3rd interval on the straight 1K section.  Now they were starting to bite pretty good and I also had to do a bit of steering toward the end of this one that impacted the pace.  As I was gasping for breath, I noticed that the sky was looking a bit more ominous and the rain was now somewhere between “steady” and “hard”.  I paddled to the point at the beginning of the cove and turned for interval #4.

Interval #4 was tough work, but I nailed it.  I steered well and I maintained the rate.  I was disrupted for a stroke or two by a wind gust near the end, but I got right back in the groove.

As I coasted to a stop after the fourth interval, I heard a loud, low rumble.  Thunder.  I’m not a genius, but I know enough to get off the water during a thunder storm.  So, I cut the rest a bit short and did one last interval in the direction of the dock.  This one was more effected by the breeze that was building.  I worked harder and went slower in this rep than in the other reps.

I got back to the dock as quick as my fried legs would carry me and got my boat put away.  I’m pretty happy with the way the intervals went.  I was in control and rowing reasonably well.  I am starting to be able to modulate pace at r30 a bit better.  Hopefully, I am also getting a bit more efficient at it.

Session #2

I got to work and had a couple meetings.  I saw that I had hole in my schedule for about an hour at mid-day.  I decided to do a bonus session to get in the intervals that I missed.  Since these were on the erg, I did them a 2 minute pieces, not 500m, so that they would more closely resemble what I was doing on the water.  I also had the erg on slides, and did them strapless to try to keep the focus on technique at higher rates.

I ended up duplicating my morning workout.

5 x 2′ / 3’30” rest

I was happy with how this went.  I originally targeted 1:45, but the first rep was not too bad at 1:43.1 pace, so I thought I would try to negative split from there.  I brought it down to 1:40.0 for the last rep and averaged 1:41.9 for the set of 5.  I’m really happy with that.  I think that means that I am probably ~6:50 for a 2K on the erg currently.

One interesting side note:  Since I did essentially the same session OTW and OTE, I have an interesting benchmark to compare my erg speed to my OTW speed.  My pace difference today was

1:59.7 – 1:41.9 = 17.8 seconds

According to the biorow rowing speed calculator, my erg to boat pace delta should be 13.6 seconds.  This calculator uses height, weight, age and erg score to come up with a “prognostic 2K time” for OTW.   So, if my erg score is a 6:48, the Biorow calculator predicts a OTW 2K for me of 7:42.3. I am actually much closer to 8:00.  The way I look at it, I have about 4 seconds or so of technique improvement to do in the boat to take advantage of what I can do on the erg. The number could be even bigger, since I did the boat session first and the erg session second.  Improvements beyond those 4 seconds will have to come along with a faster erg score.

Now my legs are really trashed.  Tomorrow is steady state.

Weather:  Overcast, no wind, 57-60F.  Drizzle when I launched, but it cleared up quickly.

I felt pretty awful when I first launched.  A bit sick to my stomach and I felt like I was out of breath before I even got going.  But over the first 5 minutes or so, I relaxed, kept the pressure light and started to feel better.  By the time I was through the cut and into the “real” rowing, I was ready to apply some more pressure and focus on technique.

I was working on really getting a feeling for what a good catch felt like.  There are so many aspects to it.  I want to be fully compressed.  My heels should be lifted about 1″ off the foot plate.  My knees should be slightly spread.  My back should be straight.  My hips should be rocked forward.  My arms and hands should be relaxed, but fully extended.  After I square the oars, my fingers should be hooked around the grips with my hands nice and flat with my forearms.  Of course, I should be perfectly balanced as the blades are dropped into the water.

After the blades are buried, I should smoothly apply power with my legs by dropping my heels first and then pushing with flat feet and a forward body angle.  As my leg drive continues, I should start to open my back and then finish with my arms.  I need to remember to keep my elbows out.  If I do, then I finish cleanly and avoid touching water as I feather the blades on recovery.  Then sequence on the recovery with arms, then body, then once I am in a body forward position with my arms extended, slowly and smoothly up the slide to the catch.

The water was glassy smooth and I felt very good.  Nice fast splits too.

Tomorrow:  8×500/500 rest – aim to get the rate above 30 on all of them.

Saturday: 3x2K rate ladders (24,26,28,30)

The weather was beautiful.  65F, light 0-5 mph wind from the east (basically a cross wind).  Partly cloudy.

I was out on Lake Quinsigamond with the Worcester Boat Club folks.  We had 10 people today, so we had a women’s quad, men’s quad and 2 singles.  I was in one of the singles.

Plan:

  1. 4x2K
  2. rate increasing through piece.  500m at 24, 500m at 26, 500m at 28, 500m at 30.
  3. 5 minutes paddle between pieces
  4. work on rowing lighter at high rates.  Get tired before rowing at r30 and just try to ride it out at that rate.

My HR monitor didn’t work today, so I was working off of just how I felt during the row, and I felt like it was pretty hard work.  I was not happy with the pace that I was rowing or the setup in the single.  I felt like I couldn’t get as much reach as I really wanted.  I guess I was a bit too far into the bow with my foot position.  I am also a bit higher off the water in this boat.  The oars hit my chest about 2 inches above the bottom of my sternum.  Definitely higher than in my boat.  But it was good to row with other people and probably a good thing to row in a different boat for a change.

I was pretty worn out after the first 2 intervals, so I decided to only do 3x2K today.  I felt like I was getting some good strokes in at r28 and r30.  I am feeling less rushed at these rates and able to get more reach and hit the catch a bit more gently.

I am troubled by some niggling pains right now.  My right elbow is still bothering me, but has not gotten worse.  I am wearing a brace when I am not rowing and it seems to have kept the problem from getting any worse.  I am also suffering mightily from butt pain right now.  I’m not sure why it’s happening because I was pain free until a few weeks ago when I went on a outing in a double and was practically paralyzed when we got back to the dock.  Ever since then, I am really uncomfortable in the seat by the time I’ve done about 8K.

But, hopefully these will heal over time.

Tomorrow:  Rest Day.  If the rain holds off, I think I will go for a gentle bike ride.

Thursday: 3 x ( 6 x 1′ on / 1′ off) 4′ rest

I got home late on Wednesday night and I decided to sleep in and skip my usual row in the morning.  I paid for my sins by getting stuck in traffic and taking 90 minutes to get to work.

My meetings were finished by about 3pm, so I decided to go do the session I had planned for the morning.  This is a sprint session, and the intent is to increase efficiency at higher stroke rates.  One of my many problems is that my form starts to get pretty shaky at or above r30, and I row with too much pressure, so I burn out very quickly at these rates.  It would be better if I were able to row with good form, and with lighter pressure at t his kind of rate.  This would serve me better in both sprint and head races.

When I planned the session, I underestimated how hard it would be.  A minute of rowing is long enough to really start feeling the bite.  As I limped back to the dock during my cool down, I started comparing it to my typical 8×500 erg based workout.  In that workout there are 8 reps (obviously).  Each rep takes about 1:35-1:40 to do and I take 3:30 rests.  So, a total of about 13:00 of rowing and 24:30 of rests.  Today was a total of 18 reps, so 18:00 of rowing and 23:00 or rests.  No wonder I was pretty tapped out by the 6 rep of each set.

Conditions:  Partly cloudy, nearly 80F, a bit humid too.  Generally light wind <5mph from the west.  It was only a noticable factor in a couple of the reps.

Plan:

  1. 3 sets of 6 1′ intervals with 1′ paddling between
  2. 4 minutes rest between sets
  3. Standing start into the first rep of each set, rolling starts for the other reps
  4. Rate >30 (I was originally thinking 32, but I didn’t feel up to it)
  5. Work on keeping my catches shallow and keeping pressure light in the first part of the stroke. Also work on limiting the amount of layback at the finish.

There were a couple times that I stopped paddling which stops the clock on the speedcoach and took a bit of extra rest, either because I was not in a good place to start a rep, or because I needed more recovery time.  You can tell those reps in the HR charts because the next rep starts down in the green (between the last two reps in the second and third set).

I took a quick look at the stroke acceleration in RIM.  It looks as if my initial drive hump is less pronounced, which is good.  But the biggest change looks like I am doing a better job with a steady recovery.  There is less of a pronounced rise in acceleration as I approach the catch.  The other thing is that my r30 stroke is much more consistent than it was.  Here are 1 or 2 stroke snapshots from each of the first 6 reps superimposed.

I was pretty happy with the workout.  r30 felt much slower and more controlled atthe end than at the beginning.  But it was a very severely taxing session.  My butt was very sore by the time I finished and rowing back to the dock was very uncomfortable.  I was zombie through the whole process of putting my boat away, and I was out of it for the rest of the day.

I still need to keep working on accelerating with my legs and keeping my body forward at the start of the drive.

I woke up this morning very congested.  I am still fighting off a head cold.  I think I will either do an easy erg session today, or maybe go for a bike ride.

Wednesday: r20 steady state – tired with cross wind

Conditions:  Sunny, 65F, less humid.  Wind W  7-10 mph.  This was mainly a cross wind, but seemed like a head wind no matter which way I was rowing.

I went and looked at the appropriate biorow newsletter which covers the impact of wind on boat speed and I was surprised by how much cross wind effected speed as soon as it wasn’t a perfect cross wind.

So, with a wind 60 degrees off the bow at 4m/s (9 mph), the speed impact will be about 7% or maybe 8 seconds on pace.  As a pure headwind, it is a 13% impact (18 seconds on pace).

In any case, I was certainly not happy with how hard I had to work to make the boat go very slowly today, so I am looking for reasons why.

  2. HR cap at 155
  3. Posture, reach at the catch, delay opening my back, clean finishes.

As I said above,even though I was trying to focus more on technique and not on pace, I could not drive those thoughts out of my head since the numbers were so very, very slow.  I did notice that when I concentrated on long reach and crisp early finishes, that my pace did improve, but it was hard to stay focused on it for long periods.

I might need to break up these sessions and focus on something for a certain number of strokes and then focus on something else instead of trying to do everything, always.

Tomorrow:  High Rate (for me) training.  3 x (8 x 1′ @ r32/ 1′ paddle) / 3′ rest
